Why treadmill pace feels different

A treadmill console reports speed, not pace, and the belt does part of the work for you: no wind, no surface variation, no hills unless you dial them in. That's why the number that felt hard indoors can look modest once it's converted into min/km — and why an incline changes the effort without changing the pace shown on the display.

How this calculator works

Pace is straight arithmetic — 60 ÷ speed in km/h gives minutes per kilometre. For incline we use the ACSM running metabolic equation, VO2 = 0.2·S + 0.9·S·G + 3.5, where S is metres per minute and G is the grade as a fraction. Solving for the flat speed with the same oxygen cost gives S_flat = S × (1 + 4.5·G): every 1% of incline is worth about 4.5% more speed. The equation is validated for running speeds, so treat walking numbers as a rough guide.

Setting the incline

The common advice to run at 1% comes from Jones & Doust (1996), who found that a 1% grade makes treadmill running match the energy cost of running outdoors at 10.5 km/h and faster, where air resistance starts to bite. Steeper settings are a training tool in their own right: 5–8% turns an easy pace into a threshold effort with far less impact than running that hard on flat ground.
