Cold after lifting costs you the lift

Most cold-plunge advice treats cold as uniformly good for recovery. The strongest finding in this literature is the opposite, and it is specific: immersion soon after resistance training reduces the adaptation. Roberts and colleagues (Journal of Physiology, 2015) had trained men do ten minutes at 10 °C after lower-body resistance training, twice a week for twelve weeks — strength and muscle-mass gains came out smaller than in the active-recovery group, and acute anabolic signalling was attenuated. Fyfe and colleagues replicated the blunted signalling in 2019. The proposed mechanism is uncomfortable but coherent: the inflammatory and satellite-cell response cold suppresses is part of what drives remodelling, so damping the soreness damps the gain.

Where cold clearly works

None of that makes cold useless. Between two efforts on the same day — a tournament, a double session, heats and finals — immersion reliably improves the second effort. That is the narrow, well-supported case, and it is a different question from the one above. The distinction that matters is not "does cold work" but "what are you asking it to do, and when".

Four hours is a margin, not a measurement

The literature does not pin the window precisely. The trials immerse immediately, or within about fifteen minutes; the conservative reading across sports-science practice is to keep cold away from resistance training for several hours. Four is the figure this page encodes, and it is a practical margin rather than a measured boundary. Nobody has run the trial that finds the exact hour at which the effect disappears, so nobody — including this calculator — can tell you it is three or five.

There is no weekly dose

The weekly minutes are shown because people want to see them, not because any target exists to hit. The "eleven minutes a week" number that circulates traces to a podcast rather than to a trial, and this calculator deliberately does not encode it. The verdict here is a function of goal and timing; dose does not enter into it.

Colder and shorter is not a smaller version

The immersion research covers roughly 10 to 15 °C for 10 to 15 minutes. A two-degree thirty-second dunk is not a scaled-down version of that — it is a different exposure, and both the positive and negative findings stop applying cleanly outside the ranges that were studied. Below freezing point the water stops being a recovery dose and becomes a cold-shock risk, which is why this page will not take a temperature under 0 °C.
