Procedure

  1. Initial Assessment & Planning

    • Determine if the user is currently in a sedentary environment or experiencing postural fatigue.
    • Explain the 8-week framework (3 sessions/week, 20–30 minutes) based on clinical findings that significant relief occurs after this threshold.
    • Use get_current_week or create_week to prepare the upcoming training blocks.
  2. Phase 1: Flexibility & Inhibition (Weeks 1–4)

    • Create three weekly workout sessions using create_workout focusing on tissue extensibility.
    • Add the following exercises to each session using add_exercise:
      • Inhibit: SMR/Foam Rolling (Upper Trapezius/Levator Scapulae) - 30 sec hold on tender spots.
      • Lengthen: Doorway Chest Stretch (Pectoralis) - 2-3 reps, 15-30 sec hold.
      • Lengthen: Neck Side Stretch (Scalenes) - 3 reps/side, 30 sec hold.
      • Activate: Chin Tucks (Deep Cervical Flexors) - 10-15 reps, 5 sec hold.
    • In Weeks 3–4, append Wall Angels (8-10 reps, 5 sec hold) to begin re-educating the nervous system.
  3. Phase 2: Progressive Strengthening (Weeks 5–8)

    • Transition the focus from mobility to postural endurance.
    • Update the weekly sessions with create_workout to emphasize the "Activate" and "Integrate" stages.
    • Program the following strengthening core:
      • Wall Angels: 10 reps, 5 sec hold.
      • Scapular Retraction: 3 sets of 10-12 reps (focus on mid/lower traps).
      • Floor Cobra: 10 reps, 2 sec hold (keep chin tucked).
      • Band Pull-Aparts: 3 sets of 12-15 reps.
    • Progression Logic: In Weeks 7–8, increase Scapular Retraction to 15-20 reps or increase band tension for Pull-Aparts.
  4. Integration & Education

    • Use remember to note the user's progress through the phases.
    • Remind the user that combining stretching of tight muscles (upper traps/levator scapulae) with strengthening of weak muscles (mid/lower traps) is clinically more effective than isolated stretching.
    • Advise daily chin tucks and doorway stretches in Phase 1 to accelerate improvements in the craniovertebral angle.
  5. Completion

    • At the end of Week 8, evaluate improvements in alignment or pain reduction.
    • Transition the user to a maintenance frequency or integrate these movements as a warm-up for general fitness routines.
