Procedure

  1. Assess Baseline and History

    • Review the user's current training experience and history using get_user_history to determine their readiness for high-impact plyometrics.
    • Check get_user_preferences for equipment access (e.g., boxes, barbells, weights).
  2. Phase 1: Foundation Building (Weeks 1-4)

    • Focus on Resistance Training (RT) to establish baseline strength.
    • Create 2-3 sessions per week using create_workout.
    • Include multi-joint movements such as Back Squats and Deadlifts.
    • Incorporate low-intensity plyometrics (e.g., jump rope, small hops) to prepare the musculoskeletal system.
  3. Phase 2: Plyometric & Complex Training (Weeks 5-10+)

    • Schedule sessions using plan_week. Research indicates a frequency of 2 sessions per week is optimal for efficiency.
    • Ensure a program duration of $\geq$ 10 weeks and at least 20 total sessions for maximal gains.
    • Volume: Design workouts with $> 50$ jumps per session to maximize improvement probability, though gains can occur with as few as 42 jumps.
    • Complex Training (CT): Implement the "Contrast" method by pairing a heavy resistance exercise with a biomechanically similar explosive movement (e.g., Back Squat followed immediately by Depth Jump) using add_exercise.
  4. Phase 3: Peak Power Development

    • Integrate Olympic Weightlifting (OW) movements like Cleans or Snatches to improve the Rate of Force Development (RFD).
    • Use compute_one_rep_max to ensure appropriate loading for power phases.
    • For specialized athletes (e.g., volleyball), adjust PJT volume based on positional demands and individual maturity.
  5. Monitoring and Progression

    • Use find_exercise_candidates to vary plyometric exercises (e.g., Countermovement Jumps, Depth Jumps).
    • Progress intensity by moving from low-impact hops to high-intensity Depth Jumps.
    • Maintain a minimum of 2 sessions per week to manage fatigue while ensuring sufficient stimulus for the stretch-shortening cycle (SSC).
  6. Safety and Recovery

    • Prioritize quality of movement over total volume; while high volumes (>2,000 total jumps) are effective, lower volumes (~42 per session) can yield comparable results with less fatigue.
    • Ensure adequate rest between complex sets to leverage Post-Activation Potentiation (PAP).
