Procedure

Assess Phase and Frequency
- Determine the user's current week in their 12-week journey.
- Weeks 1–4 (Acclimation): Set frequency to 2 non-consecutive days per week.
- Weeks 5–12 (Growth/Refinement): Set frequency to 3 non-consecutive days per week.

Select Foundational Exercises
- For each workout session, include one multi-joint movement from each of the following categories to ensure a time-efficient full-body stimulus:
- Knee-dominant: Squat or Leg Press.
- Upper Body Push: Chest Press or Push-ups.
- Upper Body Pull: Rows or Lat Pull-downs.
- Hip-dominant: Lunges or Hinge movements.
- Core: Planks or Bird-dogs.
- For each workout session, include one multi-joint movement from each of the following categories to ensure a time-efficient full-body stimulus:

Configure Volume and Intensity
- Set all compound exercises to 2–3 sets.
- Set the repetition range to 8–12 reps.
- Instruct the user to select a load where they can complete 8 reps with perfect form but cannot exceed 12 without compromising technique.

Implement "Rep Ceiling" Progression
- Monitor the user's logged repetitions.
- Step 1: Maintain current weight until the user achieves 12 repetitions for all sets with perfect form.
- Step 2: Once the 12-rep "ceiling" is reached, increase the load by approximately 2.5–5 lbs.
- Step 3: Reset the target to 8 repetitions at the new weight and repeat the cycle.

Execute Multi-Week Transition
- Weeks 1–4: Focus on movement mastery and neuromuscular adaptation.
- Weeks 5–8: Transition to 3 days per week and enforce strict progressive overload.
- Weeks 9–12: Introduce variations (e.g., swapping machine press for dumbbell press) to challenge stabilizer muscles.
