Procedure

  1. Phase 1: Stability & Loading (Weeks 1-3)

    • Schedule 2–3 sessions per week with at least 48 hours between power sessions.
    • Set the focus on anti-rotational strength and eccentric control.
    • Exercises:
      • Pallof Press (3 sets x 10 reps)
      • Cable Rotations - Slow (3 sets)
      • Med Ball Slams - Low to High (3 sets)
      • Reverse Lunges for stability (3 sets)
    • Coaching Cues: Add notes for "Fight the pull" (torso perfectly still) and "Drive the ground away" (push through mid-foot/heel).
  2. Phase 2: Dynamic Power (Weeks 4-6)

    • Increase intensity and transition to velocity-focused movements.
    • Exercises:
      • Pallof Press with Rotation (3 sets x 8 reps)
      • Landmine Rotations - Fast (3 sets)
      • Rotational Med Ball Tosses (3 sets)
      • Rotational Lunges (3 sets)
    • Coaching Cues: Add notes for "Hips first, chest follows" (segmental sequencing) to create separation between hip and shoulder rotation.
  3. Phase 3: Peak Power (Week 7)

    • Transition to maximum ballistic speed and CNS peaking.
    • Exercises:
      • Iso-Hold Stability (2 sets x 30s)
      • Med Ball Rotational Throws (Max velocity)
      • Max Velocity Rotational Slams
      • Lateral Bounds into Throw
    • Coaching Cues: Emphasize max effort and ground-up force production.
  4. Phase 4: Deload & Recovery (Week 8)

    • Implement a mandatory deload to ensure freshness for the field.
    • Volume Reduction: Decrease total sets by 50% (e.g., reduce 3 sets to 1 or 2).
    • Intensity Adjustment: Maintain high movement speed but use lighter loads (2–4 lb medicine balls).
    • Recovery: Add a note to increase emphasis on thoracic spine (T-spine) mobility and hip rotation ranges.
  5. Validation & Monitoring

    • Ensure the athlete has a foundational strength base before starting.
    • Monitor for "block rotating" (hips and shoulders moving together) and correct using the "Hips first" cue.
    • Confirm 48-hour recovery windows to prevent CNS fatigue.
