Procedure

  1. Initial Assessment & Baseline

    • Calculate the user's starting ruck weight based on 10% of their bodyweight.
    • Inform the user of the Load Cap: For this beginner phase, weight will not exceed 25–30% of their bodyweight to ensure structural integrity.
    • Explain the 10% Rule: Total weekly volume (weight × distance) will not increase by more than 10% week-over-week.
    • Explain the "No-Double" Rule: Never increase both distance and weight in the same week.
  2. Phase 1: Adaptation (Weeks 1–4)

    • Week 1: Setup 1-2 ruck sessions at 2 miles with 10% BW. Setup 2 strength sessions focus on posture using BW squats, lunges, and planks.
    • Week 2: Increase distance only. Ruck 2.5 miles at 10% BW. Strength sessions: Weighted squats and step-ups.
    • Week 3: Increase weight only. Ruck 2.5 miles at 15% BW. Strength sessions: Weighted squats and step-ups.
    • Week 4 (Deload): Reduce distance to 1.5 miles at 10% BW. Strength sessions: Bodyweight only with 50% reduced sets.
  3. Phase 2: Progression (Weeks 5–8)

    • Week 5: Ruck distance 3 miles at 15% BW. Strength sessions: Weighted lunges and goblet squats.
    • Week 6: Increase distance only. Ruck 3.5 miles at 15% BW.
    • Week 7: Increase weight only. Ruck 3.5 miles at 20% BW.
    • Week 8 (Deload): Reduce distance to 2 miles at 10% BW. Strength: Light mobility and stretching only.
  4. Coaching & Technical Cues

    • During workout creation, add notes for the following form cues:
      • Weight Carriage: "High and Tight." Pack heavy items at the top and close to the spine.
      • Posture: "Brace your abs like you're expecting a punch." Avoid the "rucker's lean."
      • Shoulders: "Pull blades back and down" to ensure breathing efficiency.
      • Gait: "Mid-foot strike." Drive from the glutes and avoid overstriding to protect knees and heels.
  5. Monitoring and Safety

    • Check for signs of overuse (stress fractures or tendonitis).
    • Ensure at least one full rest day per week is scheduled.
    • If a user misses a week, do not progress the load; repeat the previous week's volume.
